On the shelf, they often sit right next to each other: plain omega-3 and the seemingly more comprehensive omega-3-6-9 combination. Sounds logical that more fatty acids would do more, right? That's exactly where the misunderstanding lies. Once you understand the three types of fatty acids, it quickly becomes clear: most people have no shortage of omega-6 and omega-9 – if anything, it's the opposite. This guide takes an honest look at the comparison and shows when each variant actually makes sense.

What Actually Are Omega-3, Omega-6 and Omega-9?

All three are unsaturated fatty acids, but they differ in their chemical structure and, above all, in their significance for the diet. The number after "omega" simply describes where the first double bond sits within the molecule. Far more important in practice than this chemistry is the question: do we need to obtain this particular fatty acid through food, and are we already getting enough of it anyway?

Omega-3: The Critical Group

The omega-3 fatty acids mainly include three members: plant-based alpha-linolenic acid (ALA), and the marine fatty acids EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid) from fish, algae and seafood. ALA is essential, meaning the body cannot produce it itself and must obtain it through food. The body can theoretically produce EPA and DHA from ALA, but the conversion rate in humans is low. This is precisely the group most often consumed in too-small amounts in the Western diet.

Omega-6: Abundant Already

The most important omega-6 fatty acid is linoleic acid. It's found in nearly all plant-based cooking oils, such as sunflower, safflower, corn germ and soybean oil, as well as in many processed foods, baked goods and ready meals. Omega-6 is essential too, but a genuine deficiency is practically a non-issue with a normal diet in Germany. If anything, most people take in too much of it.

Omega-9: The Body Can Make It Itself

The best-known omega-9 fatty acid is oleic acid, the main component of olive and rapeseed oil. The crucial difference: omega-9 is not essential. The body can produce this monounsaturated fatty acid itself as needed. A deficiency is therefore hardly conceivable, and targeted intake through a supplement is simply unnecessary for the vast majority of people.

The Ratio Problem: Most People Already Have Plenty of Omega-6

The heart of the comparison isn't whether a fatty acid is good or bad, but the ratio between them. Professional bodies have long emphasized that the typical Western diet contains significantly more omega-6 than omega-3. The German Nutrition Society recommends increasing the proportion of omega-3 fatty acids in the diet, for example through oily saltwater fish such as salmon, herring or mackerel.

Why has the ratio shifted this way? Plant-based cooking oils, fried foods, baked goods and many ready meals contain plenty of linoleic acid, i.e. omega-6. At the same time, oily saltwater fish – the most important source of EPA and DHA – rarely makes it onto many people's plates. This creates an imbalance with no ill intent behind it at all: lots of omega-6, little omega-3. A product that piles on even more omega-6 on top works, in a sense, against the actual goal.

Against this backdrop, an omega-3-6-9 combination seems almost paradoxical: it supplies extra amounts of exactly the two fatty acids that are already plentiful (omega-6 and omega-9), while the genuinely scarce building block, omega-3, makes up only part of the capsule. Why Pure Omega-3 Products (EPA/DHA) Are Usually the Better Choice

A high-quality, pure omega-3 product has a simple advantage: its entire active content is concentrated on the fatty acids that are genuinely often lacking in everyday diets. Instead of filling the capsule out with omega-6 and omega-9, that space is packed with EPA and DHA.

This also matters because the recognized EU health claims relate primarily to omega-3. The authorized claim states: EPA and DHA contribute to the normal function of the heart (at a daily intake of 250 mg). For the plant-based omega-3 fatty acid ALA, the following claim is also authorized: ALA contributes to the maintenance of normal blood cholesterol levels. There are no comparable, specific claims for a 3-6-9 combination as such, because the additional benefit of extra omega-6 and omega-9 is absent for most people.

Another often-overlooked point is dosage. For a product to even meet the EU claim relating to heart function, the daily dose must provide at least 250 mg of EPA and DHA. In many 3-6-9 combinations, however, the omega-3 content per capsule is so low that you'd need several capsules to reach that amount. With a concentrated, pure omega-3 product, by contrast, the desired amount is usually already reached with a smaller daily dose.

What matters, therefore, isn't the number of figures on the packaging, but the actual EPA and DHA content per daily dose. That's exactly how you recognize a well-designed product. When a 3-6-9 Combination Would Actually Make Sense

Being fair also means acknowledging that there are situations where a combination isn't wrong. It can make sense in individual cases when:

  • someone eats a very unbalanced diet and consumes hardly any plant-based oils or fats, so that omega-6 could also become scarce (rare in Germany);
  • a specific ratio between the fatty acids is deliberately desired and diet alone doesn't achieve it;
  • a product, despite being a combination, still delivers a sufficiently high and clearly declared EPA/DHA content rather than just trace amounts of omega-3.

Anyone eating a purely plant-based diet faces a somewhat different starting point. Here, the marine fatty acids EPA and DHA are often missing, while the plant-based precursor ALA is usually well covered through flaxseed oil, walnuts or rapeseed oil. What to Look for When Buying

Whether pure omega-3 or a combination: the deciding criteria are the same for both. Pay particular attention to these points:

  • EPA/DHA content per daily dose: What counts isn't capsule size, but how many milligrams of EPA and DHA are actually contained. The EU claim on normal heart function applies from 250 mg of EPA and DHA per day.
  • Clear declaration: A good product states EPA and DHA separately and in milligrams, not just as a vague total figure for all omega fatty acids.

A practical rule of thumb: turn the packaging around and look for the EPA/DHA figure first. If it's prominent and high, that's a good sign, no matter how many numbers appear on the front of the tub.
