Quick answer

The 2-hour rule is not in a single official source — not at the EFSA, not at the DGE, not at the US Institute of Medicine. Only the effect is real: polyphenols from coffee and tea slow down plant-based iron. For “one hour afterwards” of all things, the original 1983 study found full inhibition — the harmless one was coffee beforehand.

Two hours between iron and coffee. Everyone knows the rule; it is in every forum, in every leaflet – until recently in this article too. We went looking for its source: in the EFSA’s iron opinion, in the DGE’s reference values, in the US expert panel’s report. It does not exist. Not a single authority names a number of hours. And the study everyone copies their percentages from says, on a closer look, the opposite of what you have read.

The effect is real – the rule is not

Let us start with what is true: coffee and black tea slow down iron absorption. Polyphenols are responsible. They bind iron in the gut into an insoluble complex – and what is insoluble does not get through the gut wall. That is how the US Institute of Medicine describes it, and that is what the EFSA opinion from 2024 says. No argument there.

What is not true: that caffeine is to blame. The EFSA explicitly names “polyphenols such as in tea, coffee, cocoa, red wine, vegetables”. Not a word about caffeine. So if you switch to decaf, you change the drink, not the inhibitor.

39% and 64%: the numbers everyone copies

Look into the topic and you will hit two values, guaranteed: coffee lowers iron absorption by 39%, tea by 64%. The numbers are real. They come from a measurement from 1983 in which labelled iron from a test meal was tracked – a clean method, still done that way today.

Except: it is one study. From 1983. In people with full iron stores. No authority has ever adopted these values – to this day, the EFSA, the DGE and the Institute of Medicine name no percentage of their own. And the same paper contains a sentence that topples the entire spacing rule.

The sentence nobody reads to the end

The researchers shifted the coffee – once an hour before the meal, once an hour after. The result, verbatim:

Coffee one hour before the meal: “No decrease in iron absorption occurred.”
Coffee one hour after the meal: “the same degree of inhibition as with simultaneous ingestion”.

Now compare that with the rule you find everywhere: “Wait one to two hours after eating before your coffee.” For exactly that scenario, the only study the quoted numbers come from says: pointless. The harmless one was the coffee before – the very thing the rule of thumb warns against. Most people are doing it exactly the wrong way round.

Spacing works for tea – not for coffee

In 2017 a research group measured what 1983 left open: tea, one hour after the meal, labelled iron, twelve women. Absorption was 5.7% with water, fell to 3.6% with tea at the meal – and was 5.7% when the tea came an hour later. Right back at control level, to the decimal. The inhibitory effect halved, from 37.2% to 18.1%.

So spacing it out afterwards works for tea. For coffee, according to the 1983 measurement, it does not. The inhibitors are simply not chemically the same. Anyone selling you a single number for both drinks has not read up on it.

What the authorities actually say: nothing about hours

We searched the three relevant sources in full text. This is their complete contribution to the question of spacing:

The DGE writes (translated): “Polyphenols occur, for example, in black tea, coffee and red wine and can inhibit iron absorption, which is why it is recommended not to drink coffee or black tea during meals or shortly before or after them.” That is it. The word “hour” does not appear on the entire page.

The EFSA names the polyphenols in its 100-page iron opinion – with no percentage, no time, no spacing recommendation.

The Institute of Medicine describes the mechanism – likewise without a time window.

The only verifiable specialist source with a number of hours is a review from 2004. It says: one hour, not two – and explicitly only for people at risk of iron deficiency. For everyone else, its verbatim wording is that “there is no need to advise any restriction on tea drinking in healthy people with no risk of iron deficiency”.

With a steak, the espresso does not matter

Iron is not simply iron. Meat and fish give you haem iron; plants and capsules give you non-haem iron. The EFSA is unambiguous here: “The absorption of haem iron is little influenced by the diet.” The Institute of Medicine says the same.

In concrete terms: with a beef steak you can drink your espresso. With lentil soup and with an iron capsule, better not. The whole coffee debate is about plant-based iron – and about the iron in your supplement.

And in your blood? Nothing happens

Now for the part the scaremongers leave out. All the numbers mentioned measure a single meal. What counts, though, is what shows up in your lab values after months.

An analysis of 16 studies found: in people with full iron stores, tea consumption is not associated with lower ferritin or haemoglobin. A second review covering twelve studies reaches the same conclusion – and notes that there are no intervention studies on this question at all. A systematic review from 2019: polyphenols do not impair iron status.

The effect on the single dose is real. That your coffee has ever moved your iron level, if that level is normal – there is not a single piece of evidence for it.

What you should actually do

  • Do not swallow your iron supplement with coffee or black tea. That is the one point all the sources support. Water is fine.
  • If you have to choose: coffee before, not after. That is the only constellation that gets the all-clear at all – and it is in, of all things, the study everyone quotes wrong.
  • Take vitamin C with it. A glass of orange juice, peppers, berries. “Vitamin C increases iron absorption” is one of the few statements the EU has officially authorised as a health claim – here you need to rely on nothing but the statute book.
  • Normal iron levels, a varied diet? Drink your coffee. Without a stopwatch.

Honestly assessed

The mechanism is established: polyphenols bind iron in the gut. It is also established that haem iron is barely affected. Both are the consensus among the authorities.

Not established is the scale of it in everyday life: the 39% and 64% come from a test meal in 1983, not from your breakfast. Not established is any clock rule: the two hours are in no official source, the one hour applies, according to its own source, only to at-risk groups – and the coffee finding from 1983 even contradicts it. Not established is whether any of this counts at all when your stores are full; there are no intervention studies on that.

Where does the 2-hour rule come from?

Does decaffeinated coffee inhibit iron absorption too?

Yes, in all likelihood. The inhibitor is polyphenols, not caffeine – that is what the EFSA calls it. Decaffeinated coffee contains them just the same. There is, however, no separate measurement specifically for it.

Is green tea better than black tea for iron absorption?

Anyone giving you a ranking here did not get it from a primary source. The authorities name black tea in general terms as rich in polyphenols; a verified comparative measurement between the types of tea does not exist.

Can I offset the coffee effect with vitamin C?

Vitamin C increases iron absorption – that is authorised as an EU claim, which makes it as certain as it gets in this field. Whether it arithmetically outweighs a simultaneous coffee has never been measured. Take vitamin C because it works – not as a licence for the espresso with your capsule.

Do I need to watch coffee with meat too?

No. Meat provides haem iron, and its absorption is, according to the EFSA, “little influenced by the diet”. The coffee question concerns plant-based iron and capsules.

Should I drink less coffee because of my iron levels?

If your levels are normal: no. Reviews covering 16 and 12 studies respectively found no association between tea consumption and ferritin or haemoglobin in people with full iron stores. If you have an iron deficiency or suspect one, that belongs in medical hands – not with a rule of thumb from the internet.
