The collective term omega-3 covers several fatty acids that play very different roles in the body. Three matter in practice: the short-chain alpha-linolenic acid (ALA), and the two long-chain fatty acids eicosapentaenoic acid (EPA) and docosahexaenoic acid (DHA). ALA is an essential fatty acid – the body can't make it itself and has to get it from food. This is exactly where plant-based sources come in: they're the classic ALA suppliers. When it comes to alpha-linolenic acid, the plant world is remarkably well equipped. Several foods deliver this fatty acid in considerable density – here are the most relevant ones.

Flaxseed oil – the frontrunner

Flaxseed oil is the most concentrated plant-based ALA source there is. Around 50 to 55 percent of its fatty acids are alpha-linolenic acid, which works out to roughly 7 to 8 grams of ALA per tablespoon. Walnuts and rapeseed oil

Walnuts are the ALA-richest nut, and a handful (around 30 grams) already makes a good contribution to your daily intake. The catch with conversion: ALA is not EPA and DHA

This is where it gets crucial – and where marketing parts ways with the facts. The body can, in principle, convert ALA into the long-chain EPA and DHA. It just does so pretty inefficiently. The conversion rate to EPA is usually in the low single-digit percentage range, and the rate to DHA is even lower, often cited as under one percent. It's further influenced by factors such as sex, the overall fatty-acid composition of the diet, and high omega-6 intake, which competes with ALA for the same enzymes.

In practice, that means: anyone eating plenty of flaxseed oil and walnuts covers their ALA needs with ease – but whether that produces enough EPA and DHA varies from person to person and isn't guaranteed. The approved health claims draw a clear line here anyway: EPA and DHA have their own EU health claims, stating that EPA and DHA contribute to the normal function of the heart (at 250 milligrams per day) and that DHA contributes to the maintenance of normal brain function and normal vision (at 250 milligrams of DHA per day). For ALA, the approved claim is that alpha-linolenic acid contributes to the maintenance of normal blood cholesterol levels (at 2 grams per day). These statements are tied to the specific fatty acid – you can't simply transfer them from one to the other.

Algae oil: the plant-based EPA and DHA source

This is exactly where microalgae enter the picture. Fish themselves don't produce DHA – they accumulate it by eating algae. That route can be shortened: specially cultivated microalgae supply EPA and DHA directly, without the detour via fish and without ALA's conversion problem. Algae oil is therefore the only purely plant-based source that provides these long-chain fatty acids in a relevant amount.

With plant-based oils, processing is what counts. Flaxseed oil should be cold-pressed, bottled in dark glass, and bought with an eye on a near best-before date – rancid oil tastes bitter and has lost its value. Once opened, it should be stored cool and dark and used up quickly.

With algae oil, it's worth checking the label: what counts is the actual EPA and DHA content in milligrams per serving, not the sheer amount of oil. Reputable products state this transparently and protect the sensitive fatty acids from oxidation with antioxidants.
