The first form is retinol (and its compounds, the retinyl esters). Retinol is already finished vitamin A and is found exclusively in animal foods. The second form is the provitamin A carotenoids, above all beta-carotene. These occur in plant foods and, strictly speaking, aren't yet vitamin A - the body converts them in the intestinal wall as needed. Beta-carotene is therefore a precursor, not an end product.

Retinol or beta-carotene? Two paths, one vitamin

The crucial point is the conversion rate. Because the body converts beta-carotene only partially and according to need, the D-A-CH reference values state that roughly 12 micrograms of beta-carotene from food equal about 1 microgram of retinol. For other provitamin A carotenoids, the ratio is even 24 to 1. That's why figures today are given in retinol activity equivalents (RAE), to make both forms comparable.

This conversion step has a practical consequence: beta-carotene is considered the "more forgiving" route. Because the conversion is regulated, the body slows it down once enough vitamin A is available - an oversupply from plant-based food is practically impossible. Ready-made retinol, on the other hand, is absorbed directly and stored in the liver; here, very high intakes over a long period can genuinely add up to too much. That's also why liver, of all things, should be enjoyed only in moderation. The best vitamin A-rich foods

If you want to cover your requirement, you can draw on both camps. Here's an overview of the richest sources:

Animal sources (ready-made retinol)

Far out in front is liver - beef or veal liver delivers several times the daily requirement in just a small portion, which is why it belongs on the table only now and then. More suited to everyday eating are egg yolk, butter, cream and full-fat cheese such as Emmental or Camembert. Fatty fish like eel or tuna also contribute. The common denominator: retinol travels along with fat, so low-fat versions are considerably less productive here.

Plant sources (beta-carotene)

As a rule of thumb: the more intensely orange, red or dark green, the more beta-carotene. Front-runners are carrots, sweet potatoes, pumpkin, red peppers and apricots. Among the leafy greens, kale, spinach, lamb's lettuce and parsley deliver a solid amount - the green chlorophyll here simply masks the orange of the carotenoids visually. Dried apricots and mango are also concentrated suppliers, because drying removes the water and raises the carotenoid content per portion. An egg at breakfast, a salad with grated carrot and oil at lunch, wilted spinach with butter in the evening - and the daily requirement is realistically covered, with no need to calculate anything.

What vitamin A does in the body

For vitamin A, there are a number of EU-authorised claims describing its contribution to normal bodily functions. Specifically, vitamin A contributes to the maintenance of normal vision, contributes to the maintenance of normal skin and contributes to the normal function of the immune system. Also recognised: vitamin A contributes to the maintenance of normal mucous membranes, has a role in the process of cell specialisation and contributes to normal iron metabolism.

These statements are deliberately kept sober - they describe the maintenance of normal functions, nothing more and nothing less. The well-known link to vision, for example, comes from the fact that vitamin A is a building block of the visual purple in the retina, which is needed for seeing in low light. With skin and mucous membranes, it's about the ongoing renewal of the covering tissues - those boundary surfaces that separate the inside of the body from the outside world. Who should pay particular attention to their intake

According to the D-A-CH reference values, the estimated value for an adequate intake is around 700 µg for women and about 850 µg retinol equivalent per day for men; during pregnancy and breastfeeding, the requirement is higher. In Germany, pronounced undersupply is rather rare with a varied diet - the combination of some dairy, egg and regularly eating colourful vegetables reliably covers the requirement for most people.

Taking a closer look pays off in certain situations: with a strictly plant-based diet that includes no animal retinol, with conditions that disrupt fat absorption (vitamin A is fat-soluble), and during pregnancy - special recommendations apply here because of the child's sensitive development, including avoiding liver in the first trimester. In all these cases, medical assessment is the more sensible route than guesswork at the kitchen table.

Bioavailability: how to get more out of your food

Beta-carotene is known for being hard for the body to release from raw vegetables - it's locked firmly into the plant cell structures. Two simple tricks noticeably improve absorption. First: add a bit of fat. Even a teaspoon of oil in a salad or a dab of butter on steamed vegetables helps, because carotenoids are fat-soluble. Second: gently heat and chop or purée. Cooked and puréed carrots release their beta-carotene far better than raw whole ones - the classic example is carrot soup with a splash of cream.

With animal retinol, absorption is good anyway, since it's usually already bound up with the fat in the food. So if you combine vegetables with a little fat, you're doing little wrong with either form.

Honestly assessed: what's established - and what isn't

Vitamin A's role in the body functions listed above is established and scientifically recognised. It's equally clear that with a balanced diet, the requirement can generally be covered through food. A supplement mainly becomes relevant where the requirement is demonstrably hard to cover through diet alone - and that belongs in medical hands, not least because storage plays a role with fat-soluble vitamins.

The picture is less clear-cut for high-dose, isolated beta-carotene from supplements. As a precaution, the German Federal Institute for Risk Assessment recommends not exceeding 2 mg of beta-carotene per daily dose in food supplements. The background: studies using very high doses (around 20 mg daily) showed unfavourable effects in heavy smokers. This concern doesn't apply to beta-carotene from ordinary food - a portion of carrots is perfectly safe. But it does show that "more is better" is exactly the wrong motto for isolated high doses. Anyone who wants to play it safe relies on the colourful plate rather than the capsule.
