Meaningful amounts of vitamin D come mainly from fatty saltwater fish such as salmon, herring, and mackerel, along with cod liver oil, egg yolk, and some mushrooms. However, most of the body's supply is produced in the skin through sunlight — diet alone covers only a small part of requirements, which is why extra supplementation is common in winter.
Few nutrients cause as much confusion as vitamin D. It's known as the "sunshine vitamin", yet it's still found in some foods - just in very different amounts. So the crucial question isn't only where vitamin D is found, but how much of it realistically ends up on your plate. What makes vitamin D special
Vitamin D is a fat-soluble vitamin - and in one respect a genuine exception among vitamins: the body can produce it itself. When UV-B radiation from sunlight hits the skin, it forms a precursor that is converted into the active form via the liver and kidneys. That's why it's called the sunshine vitamin, and why diet is only ever part of the equation here from the outset.
The German Nutrition Society assumes that, at our latitudes, a large part of vitamin D supply can come from the skin's own production - and only a smaller part from food. That's the crux of the problem: even people who eat a varied diet often cover only a fraction of the targeted requirement through food alone. That's exactly why it's worth taking a close look at which foods actually make a noteworthy contribution - rather than relying on a vague notion of "healthy eating".
These foods really deliver vitamin D
The list of rich sources is manageable - and it's clearly led by one group: fatty saltwater fish. Some way behind follow a few animal products and, as the plant-based exception, certain mushrooms. Anyone who knows this handful of foods can steer their dietary contribution in a targeted way.
Fatty saltwater fish - the top tier
Salmon, herring, mackerel, sardine and eel are among the few foods with genuinely relevant amounts. Fatty saltwater fish can roughly range from about 4 to 25 micrograms of vitamin D per 100 grams - herring and wild salmon tending towards the upper end, mackerel somewhat below. Anyone who eats fish once or twice a week therefore gets a decent contribution out of it. As a bonus, fatty fish provides iodine, high-quality protein and omega-3 fatty acids - so it's a good choice in several respects at once. Important to know: the actual figures can vary considerably depending on origin, fishing area and season, which is why table values are always just reference points. Fresh fish or frozen produce generally deliver more than heavily processed products.
Cod liver oil - concentrated, but a special case
Cod liver oil is historically the classic vitamin D food and is exceptionally rich in it. On paper, a spoonful covers several times what a piece of fish provides. The catch: the taste takes some getting used to, and cod liver oil also contains plenty of vitamin A, which is why it shouldn't be spooned down uncontrolled. As a targeted source, though, it still has its place today.
Egg yolk, offal and fortified products
Eggs contribute mainly through the yolk - moderately, but regularly, if eggs are on the menu anyway. Liver and some other offal also contain vitamin D. In some countries, milk or margarine are fortified as standard; in Germany, fortification is less widespread, though it's still worth checking the ingredients list.
Mushrooms - the plant-based exception
Mushrooms are the only noteworthy plant-based source, because they can form vitamin D themselves under UV light. Button mushrooms or chanterelles that have been exposed to daylight therefore deliver some vitamin D (in the form of vitamin D2). Cultivated mushrooms from shops that have been specially treated with UV light reach considerably higher values - interesting for anyone avoiding animal sources. They don't, however, come close to the density found in fatty fish.
Who should pay particular attention to diet
Because the skin barely produces vitamin D during the low-sun months at our latitudes, the contribution from food becomes relatively more important during the winter half of the year. People who rarely go outside, who consistently cover their skin or use a lot of sun protection, as well as older people, whose skin produces less vitamin D, should keep a particularly close eye on their supply. With a darker skin type, too, self-production runs more slowly, because more melanin shields against UV radiation. For these groups, consciously reaching for vitamin D-rich foods therefore isn't a side issue, but a sensible building block of a solid basic supply.
Anyone eating a purely plant-based diet has it harder still, since the richest sources are animal-based. Here, mainly UV-treated mushrooms and fortified foods remain. Vitamin D, incidentally, isn't the only nutrient where thoughtful food choices make the difference - the picture is similar with magnesium-rich foods, iron-rich foods and zinc-rich foods, which likewise often come up short in everyday eating.
What the body needs vitamin D for
Vitamin D is involved in numerous processes, and some of these are so well documented that they're authorised as official EU health claims. Specifically: vitamin D contributes to the maintenance of normal bones, and vitamin D contributes to the normal function of the immune system. Vitamin D also contributes to the normal absorption and utilisation of calcium and phosphorus, and to the maintenance of normal muscle function. These statements are deliberately sober - they describe that the body needs vitamin D for these normal functions, nothing more and nothing less.
Important in practice: vitamin D works closely together with calcium, because it supports its absorption in the gut. Sun, plate, capsule: the right order
In practice, the sun is the main source - short, regular spells outdoors with uncovered face and arms boost self-production, without needing to overdo it. From spring to early autumn, that's already enough for many people to build up reserves. Because vitamin D is fat-soluble, it's also stored and can bridge the darker months to a limited extent.
On the plate, a simple rule of thumb applies: build in fatty saltwater fish as a fixed item, and add eggs and - depending on your way of eating - UV-treated mushrooms. Because vitamin D is fat-soluble, it's best absorbed together with a bit of fat; with salmon or herring, that happens automatically anyway.
That leaves the case where the requirement is hard to cover through sun and diet - for instance in winter, with little time outdoors, or on a purely plant-based diet. In that case, a vitamin D supplement can make sense. Whether and in what amount this is right for you, though, shouldn't be decided blindly: a simple blood test at the doctor's shows your actual status, and the dosage should be clarified medically. With a fat-soluble vitamin, more is not automatically better.
Honestly assessed: what's established - and what isn't
Vitamin D's role for bones, muscles, the immune system and calcium balance is established - that's reflected in the authorised EU claims. It's also established that diet alone usually doesn't fully cover the requirement at our latitudes, and that the sun remains the main source. Much that goes beyond this is less clear-cut: many promises circulate around an additional benefit of high doses that aren't as clearly supported scientifically as they're often presented. Restraint is worthwhile here rather than high expectations.
Our practical conclusion: use the sun in moderation, regularly bring fatty fish and the foods mentioned to your plate - and if you're uncertain or have risk factors, have your status clarified medically instead of dosing high on suspicion. That way you get the best out of diet and sunshine, without being guided by exaggerated promises.
